Sprouted Moong & Paneer Chilla

You need
- 1 cup sprouted green moong dal, rinsed
- 60 g low-fat fresh paneer, crumbled
- 1 small green chilli & 1/2 inch ginger piece
- 1/4 tsp cumin seeds & pinch of asafoetida (hing)
- 1/2 small onion & 2 tbsp fresh coriander, finely chopped
- 1 tsp cold-pressed oil for cooking tawa
Method
- Grind sprouted moong, ginger, green chilli, cumin, and hing with 3 tablespoons water into a smooth batter.
- Transfer to a bowl; fold in chopped onions, fresh coriander, and rock salt to taste.
- Heat a non-stick or well-seasoned iron tawa on medium heat. Brush lightly with 1/2 tsp oil.
- Pour a ladle of batter and spread into a round disc. Sprinkle crumbled paneer evenly across the surface.
- Cook for 2–3 minutes until the base turns golden and crisp. Flip gently and cook for 1 minute.
- Serve hot with 2 tbsp fresh mint chutney and homemade curd.
👨👩👧 Whole-family version: For children, sprinkle grated cheese on top and roll into a frankie wrap; for teenagers, serve with 2 extra whole-wheat rotis.
High-Protein Soya & Methi Bhurji

You need
- 1 cup defatted soya granules, boiled & squeezed dry
- 1 cup fresh methi (fenugreek) leaves, washed & chopped
- 1 medium onion & 1 medium tomato, finely chopped
- 1 green chilli & 1 tsp grated fresh ginger
- 1/4 tsp turmeric, 1/2 tsp cumin seeds & pinch of hing
- 1 tsp cold-pressed mustard oil & fresh lemon juice
Method
- Soak soya granules in boiling water with a pinch of salt for 10 minutes. Rinse in cold water and squeeze out all excess moisture.
- Heat 1 tsp mustard oil in a pan. Add cumin seeds and hing; allow them to crackle.
- Add chopped onions, green chilli, and ginger. Sauté on medium flame for 3 minutes until golden translucent.
- Add chopped tomatoes, turmeric, and rock salt. Cook until tomatoes turn pulpy and release oil.
- Add chopped fresh methi leaves. Sauté for 2 minutes until leaves wilt down.
- Toss in squeezed soya granules. Mix vigorously on high heat for 3 minutes. Finish with lemon juice and serve.
👨👩👧 Whole-family version: Serve tucked inside warm rotis with a drizzle of green chutney for school tiffins; kids love the texture.
Methi Moong Dal Tadka with Garlic

You need
- 1/2 cup split yellow moong dal, rinsed & soaked 20 min
- 1.5 cups fresh fenugreek (methi) leaves, thoroughly washed & chopped
- 4 cloves garlic, crushed & finely minced
- 1 medium tomato, finely chopped
- 1/2 tsp cumin seeds & 1/4 tsp turmeric powder
- 1 tsp desi ghee & pinch of asafoetida (hing)
Method
- Pressure cook soaked moong dal with 1.5 cups water, turmeric, and rock salt for 3 whistles.
- In a separate saucepan, heat 1 tsp desi ghee. Add cumin seeds and hing; allow them to crackle.
- Add crushed garlic and sauté on low heat for 1 minute until fragrant and lightly golden.
- Add chopped tomatoes and cook for 3 minutes until soft and pulpy.
- Add chopped fresh methi leaves and sauté for 2 minutes until wilted.
- Pour in the cooked yellow moong dal. Stir well and simmer on low heat for 4 minutes to blend aromas.
- Serve steaming hot with 2 whole-wheat phulkas or a small bowl of brown rice.

Tawa Paneer / Chicken Tikka Bowl

You need
- 150 g low-fat fresh paneer (or boneless chicken breast cubes)
- 1 medium capsicum & 1 medium onion, cut into 1-inch squares
- 1/3 cup fresh hung curd (chakka)
- 1/2 tsp roasted cumin & 1/2 tsp Kashmiri red chilli powder
- 1/2 tsp kasuri methi (crushed) & 1 tsp grated ginger-garlic paste
- 1 tsp cold-pressed mustard oil & fresh lemon juice
Method
- In a bowl, mix hung curd, ginger-garlic paste, mustard oil, Kashmiri chilli, cumin, kasuri methi, and rock salt into a thick marinade.
- Add paneer cubes (or chicken cubes), capsicum, and onions. Coat thoroughly; let marinate for 15 minutes.
- Heat a heavy cast iron tawa or skillet on medium-high heat. Brush with 1/2 tsp oil.
- Place marinated paneer and vegetable cubes on the hot tawa in a single layer.
- Sear for 3–4 minutes per side until charred edges form and vegetables are tender-crisp.
- Sprinkle with chaat masala and fresh lemon juice. Serve hot with sliced onions and fresh mint chutney.

Do I have to cook separately for my family?
No. Everyone eats the same dal and sabzi; the book shows how kids, elders and your spouse simply plate it differently.
Is it only for vegetarians?
It's vegetarian at its core, with egg and non-veg swaps for every meal slot, plus a Jain-friendly guide.
Do I need special or expensive ingredients?
No. It uses everyday Indian groceries: moong, chana, paneer, curd, seasonal sabzi and millets. The Week 1 list costs about ₹950 for one person.
What if I miss a day?
The book has a ‘Missed a day?’ recovery guide. You simply return to the next planned meal, with no guilt and no starving.
Can I still have chai and roti?
Yes. You keep your chai (without sugar) and 1–2 phulkas at meals. The plan is built around normal Indian food.
I have diabetes, BP or another condition. Can I follow it?
